PT workout library
This library gives practical workout starting points for common PT test events. It is not a medical plan and it does not replace a coach. The best use is to calculate a score, pick one or two weak components, train those components for a short block, and recalculate with a practice test.
HAMR training plan
HAMR improvement depends on acceleration, deceleration, aerobic repeatability, and staying calm as the beeps get faster. Start with technique: controlled turns, short steps into the line, and no wasted reach. A simple week can include shuttle technique, short intervals, and one easy aerobic session.
- Session 1: 8 to 12 controlled shuttle repeats with full recovery.
- Session 2: 6 to 10 short intervals at a hard but repeatable pace.
- Session 3: 20 to 35 minutes easy aerobic work.
Do not turn every HAMR practice into a max attempt. Max attempts are useful for measuring readiness, but they are not always the best way to build repeatable shuttle capacity. Most training days should finish with enough control that the next session is still productive.
Running plans
For 1.5-mile, 2-mile, and 3-mile tests, the common mistake is testing hard every run. Most users improve faster with one easy run, one pace session, and one interval day. The easy run builds volume. The pace session teaches the target speed. The interval day improves the ability to run faster without losing form.
If the calculator report shows the run as the weakest component, start by identifying the target pace instead of only thinking about the final time. A user who needs a 12:00 1.5-mile run needs roughly 2:00 per quarter mile. That kind of target makes training easier to control and makes practice splits easier to compare.
Push-up program
Push-up scores improve when volume is frequent but not always maximal. Use submaximal sets that stop before form breaks. If your max is 30, repeated sets of 12 to 18 may build more useful volume than one all-out set every day. Practice the exact hand position and lockout standard required by the event you selected.
For hand-release push-ups, train the pause, body line, and release standard directly. A standard push-up program may improve general pressing endurance, but it can still leave points on the table if the tested event requires a different rhythm.
Core workouts
Sit-ups, reverse crunches, and planks are different skills. Sit-ups and reverse crunches are repetition events, so rhythm and breathing matter. Planks are position events, so tension, shoulder position, and breathing under fatigue matter. Train both short quality holds and longer controlled holds.
Strength workouts
Strength work supports deadlift, carrying, sprint-drag-carry, ammo can lifts, and general injury resistance. Use basic movements that match the test demand: hinge, squat, carry, push, pull, and trunk bracing. Keep technique clean and avoid adding volume so quickly that it damages running or recovery.
Recovery guide
Recovery is part of the score plan. Sleep, nutrition, hydration, and low-intensity movement determine how much hard training can actually be absorbed. If performance drops for several sessions in a row, reduce intensity before adding more work. The calculator history can help catch that trend because saved practice scores make it easier to see whether training is helping.
Keep notes with each saved score: sleep quality, soreness, weather, surface, and whether the score came from a full practice test or one component. Those notes make the history tracker more useful because a low score after poor sleep should not be interpreted the same way as a low score after a normal training week.
